Jeff Cavaliere, the founder of ATHLEAN-X, recently shared insights on a push-up variation that can enhance chest development. In a YouTube video, he introduced the “prisoner push-up,” which focuses on the chest more effectively than standard push-ups.

### Why Traditional Push-Ups May Hinder Chest Growth

Cavaliere emphasised the importance of full range-of-motion push-ups. These exercises simultaneously work the chest, shoulders, triceps, and core. However, he pointed out that when aiming for maximum chest growth, the upper part of the push-up might limit progress.

"As we get towards that top is when the triceps take over," Cavaliere noted. The triceps can fatigue quicker during the final push, which means the chest doesn't get enough stimulus for growth. This is particularly crucial with bodyweight exercises, where mechanical tension is lower compared to using heavy weights.

### The Advantage of the Prisoner Push-Up

The prisoner push-up shifts the focus to the lower part of the movement, avoiding full extension of each rep. Cavaliere explained that this encourages the chest and shoulders to do more work.

"Again, 75% contribution towards the chest in this portion of the range of motion versus a drop down to around 60% in the upper portion of the range of motion," he said. This method allows for more repetitions, creating increased metabolic stress in the chest. Many individuals can accomplish 1.5 to 2 times more repetitions with prisoner push-ups than with traditional push-ups.

### Progressing the Exercise for Greater Gains

Cavaliere also stressed the necessity of progressive overload in training. He recommended varying the exercise to ensure continued challenge, all while maintaining a focus on the lower range. Suggested variations include:

- Angled push-ups

- Staggered push-ups

- Explosive push-ups

- Archer push-ups

These variations can enhance either volume or intensity while keeping tension on the chest.

### Core Principles of Muscle Growth

Cavaliere concluded by reminding viewers that muscle growth relies on a few fundamental concepts.

“Volume and intensity are what matters,” he said. He indicated that hypertrophy arises from mechanical tension, eccentric overload, and metabolic stress. While push-ups alone may not provide the load of barbells, one can still achieve effective chest workouts by increasing reps, reducing rest time, and progressing to more challenging variations.

For home workouts that require no equipment, the prisoner push-up provides a practical way to make chest workouts more effective, ensuring consistent tension in the right areas.
